The Hardest Worker in the Gym With Nothing to Show for It
I've trained hundreds of clients at Green Door Fitness in Capitol Hill. The ones who struggle most aren't the people who skip workouts. They're the ones who never miss a session, train at high intensity every time, and wonder why they're not getting stronger.
The missing piece is almost always recovery. And if you live in Denver, recovery matters more than it does at sea level.
What Recovery Actually Is (and Isn't)
Recovery isn't sitting on the couch doing nothing. It's the biological process where your body rebuilds what training broke down. When you lift weights, you create micro-tears in muscle fibers. When you run or do conditioning, you deplete glycogen stores and create metabolic stress. That's the stimulus. The adaptation (getting stronger, faster, leaner) happens during recovery, not during the workout.
Think of it this way: training is the signal. Recovery is the response. Without the response, the signal was just noise.
The Denver Altitude Problem
At 5,280 feet, your body operates differently than it does at sea level. This isn't news to anyone who's tried running their first week after moving here. But the altitude effect on recovery is less obvious and more impactful than most people realize.
Lower Oxygen Saturation
Your blood carries about 3 to 5% less oxygen at Denver's elevation compared to sea level. That means every process that requires oxygen (which is everything your body does to repair tissue) runs slightly less efficiently. Muscle repair takes longer. Glycogen replenishment takes longer. The inflammatory response after training resolves more slowly.
This doesn't mean you can't get strong in Denver. Obviously, you can. But it means your recovery between sessions needs more attention than the same program would require in Miami or Los Angeles.
Higher Baseline Dehydration
Denver's dry air means you lose water faster through breathing and skin evaporation. Most people living here are mildly dehydrated without knowing it. Dehydration at just 2% of body weight reduces strength output by up to 10% and slows recovery measurably. If you're training hard and not drinking enough water, you're fighting your own body.
Increased Caloric Demand
Your body burns more calories at altitude just maintaining basic functions. Basal metabolic rate increases by 5 to 10% in the first few weeks at elevation and stays slightly elevated long-term. If you're training hard and eating the same way you did at sea level, you might be under-fueling your recovery without realizing it.
Sleep: The Recovery Tool Nobody Wants to Talk About
I can write the best training program in the world, and it won't matter if you're sleeping 5 hours a night. Sleep is where the majority of physical recovery happens. Anabolic hormone production peaks during deep sleep. Protein synthesis ramps up. Your nervous system resets.
How Much Sleep You Actually Need
The research is clear: 7 to 9 hours for adults who exercise regularly. Not 7 to 9 hours in bed. 7 to 9 hours of actual sleep. If you get in bed at 10:30 and scroll your phone until 11:15, you're not getting 8 hours with a 6:30 alarm.
I ask every new client at Green Door about their sleep. More than half report less than 7 hours on a regular basis. When we fix that number, their training results improve faster than any program change I could make.
Altitude and Sleep Quality
Here's something most Denver residents don't know: altitude reduces sleep quality after you've acclimatized. Studies on populations living at moderate altitude show increased sleep fragmentation (more brief awakenings throughout the night) and reduced time in deep sleep compared to sea level populations. You might feel like you slept fine, but the restorative stages were shortened.
Practical fixes that help:
- Keep your bedroom cool (65 to 68 degrees). Denver's dry climate makes this easier in summer than most cities.
- Block all light. Blackout curtains matter, especially with Denver's long summer daylight.
- Stop caffeine by early afternoon. At altitude, caffeine's half-life might feel longer since your baseline nervous system arousal is already slightly elevated.
- Limit screens 30 to 60 minutes before bed. This one is the hardest sell, and the most effective change most people can make.
The Three Pillars of Recovery at Green Door
Here's the framework I use with every client. It's simple, and that's the point. Complex recovery protocols don't get followed.
Pillar 1: Nutrition Timing and Quality
You don't need a perfect diet. You need adequate protein, enough total calories, and reasonable timing.
Protein: Aim for 0.7 to 1 gram per pound of body weight per day. Spread it across 3 to 4 meals. A 170-pound person should target 120 to 170 grams daily. Most of my clients are under-eating protein by 30 to 50 grams when they first start tracking.
Post-workout window: Eat a meal with protein and carbohydrates within 2 hours of training. The "30-minute anabolic window" has been overhyped, but getting nutrients in within a couple hours does support recovery. A chicken bowl from the spot down the street works fine. It doesn't need to be a $60 supplement stack.
Hydration: In Denver, aim for half your body weight in ounces as a baseline, then add 16 to 24 ounces for every hour of training. If your urine is dark yellow, you're behind.

Pillar 2: Smart Programming (Built-in Recovery)
Good training programs have recovery built into the structure. You shouldn't need to make recovery decisions on the fly.
Rest days: 2 to 3 per week for most people training 3 to 5 days. A rest day doesn't mean zero activity. A walk around Cheesman Park or a light stretching session counts. It means no structured training stimulus.
Deload weeks: Every 4 to 6 weeks, drop your training volume and intensity by 40 to 50% for a full week. This is programmed into every training plan at Green Door. We covered this in detail in our plateau-busting guide.
Session structure: Not every session should be maximum effort. A well-designed week might include 2 hard sessions, 1 moderate session, and 1 light movement day. The variation lets your body catch up.
Pillar 3: Active Recovery Practices
These are the small daily habits that add up over weeks and months.
Foam rolling and mobility work: 5 to 10 minutes post-workout or in the evening. This isn't about "breaking up fascia" (the science on that mechanism is weak). It's about reducing perceived muscle soreness and improving range of motion for your next session. We cover mobility strategies in our desk worker mobility guide.
Walking: The most underrated recovery tool. A 20 to 30 minute walk on rest days promotes blood flow without creating additional training stress. Denver makes this easy. Step outside and walk. The sunshine and mountain views don't hurt.
Cold exposure: Cold showers or ice baths have some evidence for reducing delayed onset muscle soreness. I don't push these hard, but some clients find them helpful, especially after high-volume leg sessions. Start with 30 seconds of cold water at the end of your shower and see how you respond.
Signs You're Under-Recovering
Watch for these warning signals:
- Strength going backward. If weights that felt moderate two weeks ago now feel heavy, you're not recovered.
- Persistent soreness. Muscle soreness that lasts more than 48 to 72 hours after a workout means you exceeded your recovery capacity.
- Poor sleep, yet feeling exhausted. Overtraining disrupts sleep quality. Feeling wired at bedtime after hard training days is a red flag.
- Mood changes. Irritability, loss of motivation, dreading the gym. These are nervous system fatigue signals.
- Increased resting heart rate. If your morning heart rate is 5 to 10 beats above your normal baseline, your body is still processing stress from previous sessions.
If you're seeing three or more of these, take a full deload week before pushing harder. Training through fatigue signals leads to injury, not progress.
The Biggest Mistake I See in Denver Gyms
Denver attracts active people. Hikers, runners, cyclists, climbers. Many of them add gym training on top of an already active lifestyle and don't account for the cumulative load.
If you hiked a 14er on Saturday, did a long bike ride Sunday, and show up Monday morning for heavy squats, your body hasn't recovered from the weekend. Your Monday training session isn't building on a recovered foundation. It's piling stress on stress.
I work with clients to map their full weekly activity load, not just their gym sessions. Your Saturday hike is training. Your bike commute to work is training. It all counts toward your total recovery budget, and at altitude, that budget is tighter than you think.
